How to Do a Perfect Press-Up

The press-up is one of the most frequently performed exercises in bodyweight training and one of the most frequently done incorrectly. The errors are usually not dramatic. They are small positional compromises that add up over time and explain why progress stalls and why shoulders start to ache after a few weeks of consistent training. Getting the technique right from the beginning costs nothing and changes everything about how the exercise feels and what it develops.
What good form actually looks like
Set up with your hands on the floor, slightly wider than shoulder-width, and positioned roughly level with your chest rather than your shoulders or your face. The exact hand placement depends on shoulder anatomy, but a rough starting point is hands at chest height with fingers pointing forward or angled very slightly outward. Placing the hands too far forward shifts the load off the chest and onto the front of the shoulder in a less mechanically efficient position.
The body should form a straight line from the back of the head to the heels. This means the core is actively braced, the glutes are squeezed, and the hips are neither sagging toward the floor nor raised toward the ceiling. Think of the body as a single plank rather than a collection of segments. Losing this rigidity at any point, usually through the hips or lower back, reduces the training stimulus and increases stress on the spine.
As you descend, the elbows should angle at roughly forty-five degrees from the body. Not flared wide to ninety degrees, and not tucked tightly to the sides like a tricep press-up. The forty-five-degree angle places the shoulder joint in a mechanically sound position and distributes the load across the chest, anterior deltoid, and triceps in a way that matches the natural movement of the joint. Aim to lower your chest to the point where it is an inch or two from the floor. Shallow reps, where you stop well short of full range, reduce the time the muscle spends under tension and limit development of strength through the full range of motion.
Press back up in a controlled manner, but without an excessive pause at the top. Keep the body rigid throughout and avoid the tendency to let the hips drop on the way up or let the shoulders shrug up toward the ears. At the top of the movement, your arms should be fully extended but the elbows not locked out aggressively. The chest and shoulder muscles remain engaged even at the top position.
The most common errors and how to fix them
Flared elbows are the most widespread error. When the elbows point out to the sides at close to ninety degrees, the shoulder joint is placed in a compromised position that puts significant stress on the rotator cuff. It also reduces how much of the chest and tricep musculature can contribute to the movement. The fix is to consciously tuck the elbows in as you set up and descend. Some people find the cue to "push the floor away from you and back toward your feet" helpful for finding the right elbow angle naturally.
Sagging hips are the second most common problem. They appear when the core is not engaged, usually when fatigue sets in during a set. The lower back hyperextends, the hips drop, and the exercise essentially becomes a modified cobra pose rather than a pressing movement. The fix is to brace the core before beginning the set, as if you are about to take a light punch to the stomach, and maintain that tension throughout. If the hips sag during a set, stop and rest rather than grinding through bad reps. Two clean reps are more valuable than ten compromised ones.
Shallow range of motion is a problem that often goes unnoticed because the person performing the exercise feels as though they are going far enough. The chest needs to approach the floor. Not necessarily touch it, but come within an inch or two. Half-range press-ups train a limited portion of the strength curve and often create the illusion of progress without the actual adaptation. If you cannot achieve full range at the current difficulty level, use a regression rather than reducing the range.
Head position is a smaller issue but worth noting. Looking straight down at the floor, or craning the neck upward, both disrupt the line of the spine. The gaze should fall slightly ahead, and the chin should be slightly tucked so that the back of the head continues the straight line of the spine. This is a detail that becomes more relevant as fatigue accumulates over a long set.
Regressions: how to build up if the full version is too hard
If you cannot perform a full press-up with the technique described above, the answer is not to do half-range reps or to continue with poor form. The answer is to use a regression that allows you to develop the same positions with less demand.
The most practical regression is the elevated press-up. Place your hands on a surface higher than the floor, such as a step, a low bench, a sturdy box, or even a kitchen counter. The higher the surface, the lower the percentage of bodyweight loaded through the arms, and the easier the movement becomes. The position and technique remain identical. As strength develops, progress to lower surfaces until you reach the floor.
Kneeling press-ups are another option but have a significant limitation: the body position is different from the full version. Performing a kneeling press-up does not directly develop the core rigidity that the full movement requires. For this reason, elevated press-ups on a surface are generally a better regression than knee-based press-ups. If kneeling press-ups are used, treat them as temporary and progress toward elevated versions as quickly as possible.
Progressions: where to go when it gets easy
Once you can perform fifteen or more clean press-ups in a single set, the standard version starts to feel like maintenance rather than training. The progressions that follow build on the foundation without requiring any equipment.
The archer press-up is one of the most effective intermediate progressions. Set up in a wide press-up position. As you descend, shift your weight toward one hand while the other arm extends straight out to the side. The extended arm provides some support but is largely passive; the working arm handles the majority of the load. This is a direct precursor to the one-arm press-up and develops unilateral pressing strength without needing any additional equipment.
Wide-grip press-ups increase the range of motion at the chest and emphasise the outer pectoral fibres. Close-grip press-ups, with the hands positioned beneath the sternum, shift more load onto the triceps and the inner chest. Tempo press-ups, where you take three to four seconds to descend and one to two seconds to press back up, dramatically increase the time under tension without requiring a harder position.
Elevated feet press-ups shift the body angle toward a more vertical pressing position, increasing the load on the upper chest and shoulder. The further you elevate the feet, the more the exercise resembles a pike press-up and the more the shoulder involvement increases. Combining elevated feet with a slow tempo and full range of motion creates a genuinely demanding exercise that can produce strength gains well beyond what most people assume is possible from bodyweight pushing alone.
