Core Work Without Crunches

Walk into any gym, look at the floor area near the mats, and you will find people doing crunches. It is one of the most performed exercises in the world, and one of the least effective core exercises available.

Walk into any gym, look at the floor area near the mats, and you will find people doing crunches. It is one of the most performed exercises in the world, and one of the least effective core exercises available. This is not a fringe opinion. It reflects a fairly clear understanding of what the core actually does, how it functions during movement, and what kinds of training stimulus actually develop it.

The persistence of the crunch comes from a simple misconception: that the core equals the abdominals, and that the way to train the abdominals is to flex the spine repeatedly while lying on the floor. Both parts of that belief are wrong, and replacing them with a more accurate picture of core function changes how you train it completely.

Why crunches are limited

The crunch trains spinal flexion: the movement of curling your ribcage toward your pelvis. It targets primarily the rectus abdominis, the muscle responsible for that movement, and it does so in a shortened range of motion while lying on the floor. There are three problems with this as a core training strategy.

First, spinal flexion under load is the movement pattern associated with disc injury, particularly in the lumbar spine. Repeated full-range spinal flexion, especially with added resistance or high repetition, places compressive load on the intervertebral discs in a position that increases injury risk over time. For most people doing low-volume crunches on a mat, the risk is modest. But it is not nothing, and it increases with volume.

Second, the rectus abdominis is a relatively small contributor to the core's primary job. The core's main function during almost all athletic and daily movement is not flexion but stiffness: the ability to resist unwanted movement and transfer force between the upper and lower body. Planks, carries, and anti-rotation exercises train this stiffness. Crunches do not.

Third, the crunch is a closed, simple movement with limited carry-over to anything else you do. Getting very good at crunches makes you good at crunches. Getting good at plank variations, hollow body holds, and dead bugs makes you more stable in every other movement you perform, which is a significantly better return on training time.

What the core actually is

The core is not a single muscle or even a group of muscles on the front of the torso. It is a system of muscles that surrounds the spine and pelvis from every direction and works collectively to control movement and transfer force.

The muscles involved include the transverse abdominis, which wraps around the trunk like a belt; the multifidus, which runs along either side of the lumbar spine; the diaphragm at the top; the pelvic floor at the bottom; the obliques on either side; the erector spinae at the back; and the rectus abdominis at the front. When the core is working properly, these muscles contract together to create a stable cylinder of pressure around the spine.

This is why exercises that require maintaining a fixed position against an external challenge, such as holding a plank while someone pushes on your hips, or extending a leg during a dead bug without letting the lower back arch, are more representative of real core function than spinal flexion. They train the system as it actually operates.

Key core exercises and their variations

The plank is the most accessible starting point for anti-extension core training. In a forearm plank, you hold a straight line from shoulders to ankles, with hips neither raised nor sagging, and resist the tendency of gravity to extend the spine. The work is entirely isometric. Your only job is to maintain position.

Start with holds of twenty to thirty seconds and build toward sixty seconds before progressing. Once a sixty-second plank is comfortable, the appropriate progression is not to hold longer, but to make the exercise harder. Plank variations that increase difficulty include the RKC plank, where you actively try to pull your elbows toward your feet while squeezing everything, the plank with alternating arm or leg lifts, and the body saw, where you shift forward and back on forearms. Each of these increases the demand on the stabilising system without changing the fundamental movement pattern.

The hollow body hold is one of the most effective core exercises in bodyweight training and one of the most commonly performed incorrectly. You lie on your back, press your lower back firmly into the floor, and extend your arms overhead and legs out at a low angle. The goal is to maintain the lower back contact with the floor as you hold the position. When the lower back lifts off the floor, the position has broken.

Start with knees bent and arms by your sides. Extend arms overhead only when you can hold the position with the lower back flat. Extend legs only when arms overhead is manageable. Full hollow body with arms and legs extended is a genuinely demanding position that requires time and practice to reach. It is a staple of gymnastics conditioning for good reason.

The dead bug is a dynamic exercise that trains the same anti-extension pattern as the hollow body hold but adds limb movement, making it harder to maintain position. You lie on your back with arms pointing toward the ceiling and knees bent at ninety degrees. You then slowly lower one arm and the opposite leg toward the floor while keeping the lower back in contact with the ground, return to the start, and repeat on the other side. The challenge is in keeping the lower back flat throughout. Most people discover immediately how limited their core stability actually is when they try this correctly.

Anti-rotation and lateral stability work

Anti-rotation training addresses the core's role in resisting rotational forces. A standard press-up with correct form already trains this to some extent because the obliques work to prevent rotation as one arm moves. Dedicated anti-rotation exercises make this the primary challenge.

Without a cable machine or resistance band, the most accessible anti-rotation exercise at home is the side plank. In a side plank, you hold a straight line from head to feet while supported on one forearm and the side of your foot. The obliques on the working side contract to prevent your hips dropping toward the floor. Hold times, progressions through hip dips and hip lifts, and eventually the star side plank with the top leg raised, all develop lateral stability progressively.

The Copenhagen plank, performed with the upper foot resting on a low surface such as a sofa arm or chair seat while the lower leg hangs free, is a more advanced lateral stability exercise that also challenges the hip adductors. It requires no equipment beyond a surface at approximately knee height and is significantly harder than it looks.

L-sits, performed by supporting the body on the hands with legs extended and raised off the floor, are a more advanced challenge that trains both core compression strength and shoulder stability. They require parallel bars, push-up handles, or two stable chairs placed beside each other. The floor L-sit with bent knees is the entry point. Straightening the legs progressively is the long-term goal. Most people need six to twelve weeks of consistent work to achieve a full L-sit.

How to programme core work within a session

Core work is most effective when treated as an integrated part of the session rather than a separate block tacked on at the end when motivation is lowest. Two approaches work well in practice.

The first is to add core exercises as accessory movements paired with the main lifts. Superset a set of press-ups with a set of dead bugs. Follow split squats with a hollow body hold. This uses rest periods productively, keeps the session compact, and ensures core work is always done before fatigue has accumulated to the point where it is skipped.

The second approach, better suited to sessions where technique work is the priority, is to programme core at the end of the warm-up, before the main session begins. Three sets of core work taking six to eight minutes takes care of the stimulus before any other fatigue has accumulated. The main session then proceeds with the core work already done.

Two to three core exercises per session, covering anti-extension and lateral stability at minimum, and adding anti-rotation or compression work as fitness develops, is a sufficient volume. Consistency across weeks produces more progress than occasional high-volume core-focused sessions. Train the core as you would any other muscle group: regularly, with progression, and without treating it as an afterthought.
