Bodyweight Squats: Form, Variations and Progressions

Understanding what a good squat looks like and being honest about whether your squat matches that description is the first step toward making it a genuinely productive exercise.
Stance, depth, and knee tracking
Stand with your feet roughly shoulder-width apart. The toes should point forward or angled slightly outward, typically between zero and thirty degrees, depending on hip anatomy. There is no single correct foot angle that applies to every person. A common starting point is toes pointing out at around fifteen to twenty degrees, which tends to work for most hip structures. The key is that whatever angle you choose, the knees should track over the toes throughout the movement.
Begin the descent by pushing the hips back and bending the knees simultaneously. Neither the hips nor the knees should initiate before the other. The torso will incline slightly forward as you descend; this is normal and not a fault. The degree of forward lean depends on ankle mobility and torso length. What matters is that the spine stays in a neutral position throughout, neither rounding at the lower back nor hyperextending.
Depth is where most disagreement occurs. The target for a full squat is to descend until the hips are at or below the level of the knees. This is sometimes called a parallel squat when the thighs are horizontal, and a deep squat when the hips drop lower. Full depth activates the glutes and hamstrings through a greater range of motion and produces more comprehensive leg development than partial squats. If full depth is not currently available due to ankle or hip mobility limitations, work toward it gradually rather than accepting a permanent partial range.
Knee tracking means the kneecap should point in the same direction as the toes throughout the movement. If the knees collapse inward as you descend or rise, the medial structures of the knee are placed under stress that accumulates over many repetitions. Conscious cueing to push the knees outward, in the direction of the little toe rather than the big toe, usually corrects mild caving.
Common errors and how to correct them
Knee caving, or valgus collapse, is the most common squat error and the most consequential for joint health. The knees drift inward during the descent or, more commonly, as you push back up. This is usually caused by weak hip abductors and gluteus medius rather than by a technique misunderstanding. The immediate cue is to consciously push the knees outward. The longer-term solution is to strengthen the glutes through exercises like side-lying leg raises, clamshells, and single-leg work.
Excessive forward lean occurs when the torso inclines forward significantly during the descent, to the point where the chest is approaching the floor rather than staying broadly upright. The most common cause is limited ankle dorsiflexion, the range of motion that allows the shin to move forward over the foot. When the ankle cannot flex sufficiently, the heel rises, the hips shift back excessively, and the torso compensates by leaning forward to maintain balance. The solution is to work on ankle mobility directly, through calf stretching and ankle circles, and to practise squatting with the heels slightly elevated on a thin plate or a folded towel while mobility improves.
Heel rise is closely linked to the forward lean problem. If the heels come off the ground during the descent, the squat becomes unstable and the load shifts forward. Heels should remain in firm contact with the floor throughout the full movement. If they rise, reduce the depth temporarily and work on ankle flexibility as a parallel goal.
Breath and bracing are often overlooked in bodyweight squats. Before each repetition, take a breath into the belly, brace the core firmly, and descend. Exhale at the top or during the ascent. This creates intra-abdominal pressure that supports the spine and makes the movement feel more controlled. Collapsing the torso through passive breathing during a squat reduces spinal stability.
Variations worth adding to your training
The sumo squat uses a wider stance with toes pointed out at a greater angle, typically thirty to forty-five degrees. The wider base shifts the emphasis toward the inner thighs and glutes relative to the standard squat. The mechanics are slightly different but the principles of knee tracking and neutral spine still apply. Sumo squats are particularly useful for people with wider hips or limited ankle mobility, as the wider stance allows for more upright torso positioning.
The narrow squat, with feet close together and toes largely forward, increases the demand on the quads and challenges balance. The narrower stance makes depth harder to achieve without ankle mobility. This variation is useful as a drill rather than a primary exercise, as it quickly reveals ankle and hip limitations that the wider standard stance can mask.
Jump squats add a power component to the bodyweight squat. Descend as normal, then drive explosively upward to leave the ground. Land softly with bent knees to absorb the impact before transitioning into the next repetition. Jump squats develop explosive leg power and cardiovascular demand. They are not a substitute for slow, controlled squats, but are a worthwhile addition to training once standard squats are well established. Avoid them if knee or ankle discomfort is present.
Progressions toward the pistol squat
The pistol squat, a single-leg squat to full depth with the non-working leg extended forward, is one of the most demanding bodyweight lower body movements. It requires exceptional single-leg strength, balance, ankle dorsiflexion, and hip mobility simultaneously. The path to it is gradual and should not be rushed.
Begin with Bulgarian split squats. Stand in a lunge position with the rear foot elevated on a step or chair. Lower the rear knee toward the floor while the front foot stays flat. This is a single-leg dominant movement that loads each leg independently and develops the strength and stability needed for more advanced unilateral work. It is harder than it looks.
From the Bulgarian split squat, progress to the single-leg squat to a box. Stand on one leg in front of a sturdy chair or step. Lower yourself slowly until you sit on the surface, then stand back up on the same leg. Begin with a high box that requires minimal range and lower the surface height progressively over weeks and months as strength and balance improve. When you can descend to a very low surface with full control, you are close to the free pistol squat.
The assisted pistol squat is a useful bridge. Hold a door frame, a pole, or a suspension strap for balance support and perform the single-leg squat through full range. The assistance allows you to develop the movement pattern and build confidence in the bottom position without the full balance demand. Reduce the assistance incrementally until none is needed.
A full pistol squat from the floor, performed with control and without any assistance, represents a high level of single-leg strength and mobility. It is not a destination that every bodyweight trainee needs to reach, but the progressions toward it are valuable training in their own right at every stage of the journey.
